When your calves seize up, your first instinct may be to grab a massage gun or prop your toes up against a curb for a deep stretch. These tactics, along with compression boots and foam rolling, can help soothe stiff or tight-feeling muscles in the short term. But if you only ever address the immediate discomfort, not the reason behind it, chances are your calves will feel just as tight after your next run.
“Tightness is a symptom, not a cause,” says Jessie Duppler, DPT, creator of the Chain Reaction Strength Revolution program. “Something is tight because something isn't working appropriately.”
She explains that the tight muscle may be incapable of performing the task it’s being asked to do, or it may not be getting the support it needs due to a weakness or deficiency elsewhere in the body. That tight or stiff sensation is often caused by inflammation from a muscle being overworked.
In some cases, it can be due to a shortening of the muscle itself. And the reasons for these reactions are often related to what runners are (or aren’t) doing in their training.
So if stiff calves have you shuffling around like Frankenstein’s monster, check the list below for common (and, in some cases, surprising) causes of tight calves and how to address them.
The Cause: A Rapid Increase in Training Volume or Intensity
Like almost any running ache, pain, or full-blown injury, tight calves can be caused by doing “too much, too soon.” Muscles need time to repair and recover from a new or greater stimulus, like longer or harder runs. “If you’re stacking workouts without allowing that normal recovery and rebuilding process to happen, you’re going to tend to accumulate stiffness,” says Robert Maschi, DPT, associate clinical professor at Drexel University’s Running Performance and Research Center.
The same goes for ramping up speed and hillwork too quickly. “If you add lots of hillwork or speedwork—so lots of sprinting up on your toes and fast-paced stuff—that is going to change the load, and you have to accommodate for that in terms of recovery and volume again,” Maschi says.
The Fix
Following a progressive training plan that matches your level of fitness and experience is the best way to prevent this type of overuse symptom.
If you’ve already overdone it, back off your training, increase recovery time, and reassess your plan. You may need to dial back your mileage, adjust your speedwork, or add in an additional recovery day.
“Having a more methodical, gradual increase in load—the body can adapt to that better,” Maschi says.
The Cause: A Weak Link in the Kinetic Chain
Running requires a coordinated effort by the lower body, Duppler explains. “In really general terms, to move ourselves forward, we need the hip [including the glute and stabilizing muscles] to do 25 percent of the work, the quad to do 25 percent of the work, the hamstring to do 25 percent of the work, and then the lower leg to do 25 percent of the work. A lot of times, tightness comes from those ratios not being totally correct,” she says. So, for example, if the hip isn’t pulling its weight, the calf may compensate and become overworked.
The calf itself can be the problem, too. According to Maschi, someone with a normal level of calf strength should be able to perform 25 single-leg heel raises without stopping. If you struggle to get through a set, you lack adequate calf strength to sustain walking and everyday functional movements, which means running and more demanding activities will definitely cause problems.
The Fix
In this case, strength training is both the prevention and the remedy. Duppler explains that the first step is to make sure every muscle group—the calves, hamstrings, quads, and hips—is strong in isolation. (If you need guidance, a trainer or physical therapist can assess you and recommend appropriate strengthening exercises.)
From there, runners should strengthen the muscles together in coordinated exercises. Duppler often recommends the single-leg glute bridge, which engages the entire lower body.
The Cause: Switching Shoes
If you’ve recently switched from a high-drop running shoe to a low- or zero-drop shoe, that could cause calf tightness. “Now you’re going to have more load going through your Achilles tendon and your calf. It’s going to have to work harder because it’s lengthened more,” Maschi says.
Duppler points out that going the other way—from a low drop to a high drop—can also cause problems. “Your calf is working at a more shortened position because your heel is elevated, and sometimes that can then make the body go, ‘Oh, I only have to work at this position.’” The muscle then shortens, which causes a tightening sensation.
The Fix
Reduce your running volume by half for two weeks after switching shoes. If you’re feeling good, gradually work your way back to your normal weekly mileage.
Alternatively, you can gradually incorporate new sneakers into a shoe rotation, starting with wearing them on just one shorter run per week.
The Cause: Increasing Your Cadence
Increasing your cadence, or steps per minute, is a proven way to increase efficiency and reduce your risk of injury from overstriding. But drastically changing your step length and the rate of your foot turnover can trigger calf tightness.
“When you shorten your step length and increase your cadence, that tends to shift the load toward your calf muscles more,” Maschi says. “So, again, you need a more gradual kind of shift to allow your muscles to adapt to that.”
The Fix
While 180 is often touted as the “optimal” cadence for runners, there’s no one perfect number for all athletes. And if your current cadence is 150, for example, transitioning to 180 is far too aggressive a jump.
Aim to increase your cadence by no more than 5 to 10 percent at a time. And while you adjust to the change, dial back your running volume. Based on what he’s seen in his work with runners, Maschi recommends initially reducing overall volume by 50 percent and then gradually increasing it by 10 to 20 percent each week.
The Cause: A Stiff Big Toe
Yup, one little digit can have a big impact on your running. According to Duppler, runners need around 60 degrees of big toe extension (the motion of lifting the toe up and back toward the shin) to push off during the final part of the stance phase. “So, if we don’t have that [toe extension] to push off, a lot of the muscles that help us push off [including the calves] have to work harder,” Duppler says.
The Fix
To increase big toe mobility, Duppler recommends doing exercises that require the toes to work independently of each other. One simple way to do this is to stand barefoot with your toes spread apart and alternately lift just your big toes and then the other four toes as a group. You can hold each lift for one second and repeat for three sets of 15 reps.
The Cause: Changing Terrain
Switching up your route can add variety to your running routine, but if the terrain is drastically different than what you’re used to, you may feel it in your calves. The calves provide some shock absorption, so when trail runners run on cement, which is harder than dirt, the muscles may become overworked, Duppler says.
“If you’re a road runner going to the trail, that can also cause a lot of calf tightness because the smaller stabilizing muscles at the ankle have to work a lot harder,” Duppler says. She explains that if you’ve primarily been running on the road, the little muscles around the ankle, like the peroneals and the posterior tibialis, don’t have to work as hard to stabilize the foot, because the ground is fairly even. Suddenly having to navigate a dirt path with rocks and tree roots can send these muscles into overdrive.
The Fix
As with all other changes, progress gradually. Reduce your overall volume while you adjust to the new terrain, or start with just one shorter trail run per week and add more over time. Duppler also recommends using a run/walk approach during any transitional period.
The Cause: Poor Hip Mobility
In some cases, calf tightness is linked to insufficient hip extension, which affects your ability to push off the ground and swing your leg behind you. “Then we have to depend on the calf to try and basically pogo us forward,” Duppler says. When the calf compensates for the hip, it can become overworked and tight.
The Fix
Duppler explains that improving hip mobility isn’t just about stretching. “It’s a lot of strengthening too, because a lot of times we just don’t know how to use our muscles at the ranges that we need them to work at when we’re running,” she says.
For runners who need to improve their hip mobility, Duppler often recommends drills like the 90-90 seated hip rotation and controlled articular rotations (CARS). Lateral step-ups, lateral lunges, and airplanes are also great for building hip and glute strength.
